Standing Dumbbell Triceps Extension

Beginner Dumbbell Triceps

The standing dumbbell triceps extension is an overhead isolation move where you lower a dumbbell behind your head and press it back up, elbow staying fixed in place. It puts the triceps in a deep stretch at the bottom that most pushdown-style exercises never reach. Anyone chasing triceps size, or whose lockout is lagging on pressing lifts, benefits from adding it.

Why it works

The triceps crosses the elbow and, for the long head, the shoulder too, so stretching the arm overhead before you extend puts that long head under more tension than a pushdown done with the arm at your side. Because the shoulder stays raised and fixed throughout, nearly all the movement happens at the elbow, which keeps the exercise a clean, targeted isolation rather than a compound lift that recruits the shoulders and chest.

Set up

How to do it

  1. Lower the dumbbell behind your head by bending only at the elbows.
  2. Keep your upper arms still and close to your head the whole way down.
  3. Lower until your forearms are roughly parallel to the floor, or as far as feels controlled.
  4. Extend your elbows to press the dumbbell back to the starting position.
  5. Pause briefly at the top before lowering again.

Form cues

Breathing: Inhale as you lower the dumbbell behind your head, exhale as you press it back up.

Common mistakes

Letting the elbows flare out to the sides.

Fix: Keep your elbows pointed forward and close to your ears throughout the lift.

Moving at the shoulder instead of the elbow.

Fix: Keep your upper arms fixed in place and only let your forearms swing at the elbow joint.

Using too much weight and cutting the range short.

Fix: Drop the load until you can lower the dumbbell to a full, controlled stretch behind your head.

Frequently asked questions

How many sets and reps should I do for standing dumbbell triceps extensions?

3 sets of 10 to 15 reps works well for most people. Keep the weight light enough to control the full stretch behind your head.

What can I use instead of a dumbbell for this exercise?

A cable with a rope attachment set behind your head, or an EZ-bar held overhead with both hands, both train the same overhead stretch position.

Overhead triceps extension vs triceps pushdown, which is better?

The overhead version stretches the triceps more at the bottom, which is useful for the long head specifically. The pushdown lets you use more weight safely and is easier on the shoulders. Doing both covers more of the muscle.

Why does my elbow hurt during overhead triceps extensions?

It's often too much weight for the stretched position, or elbows that drift out to the sides instead of staying forward. Lighten the load and keep your elbows pointed straight ahead and close to your ears.
