The chain press is a barbell bench press with chains draped over each end of the bar, so a portion of the weight lifts off the floor as you press up and settles back down as you lower the bar. That means the bar gets lighter at your chest and heavier as your arms extend, matching the load to the strength curve of a bench press instead of staying fixed the whole way. Powerlifters use it to build speed off the chest and strength through lockout, the two spots where a straight-weight bench press tends to break down.

Why it works

A standard barbell load is fixed no matter where the bar is in the range, but your pressing strength isn't fixed, you're naturally strongest near lockout and weakest just off your chest. Chains fix that mismatch by adding resistance as you press higher and removing it as you lower the bar, so the load actually tracks your strength curve instead of fighting it. Your chest handles most of the work off your chest where the bar is lighter, while your shoulders and triceps take on more of the load as the chains lift off the floor and the resistance builds toward lockout. That rising resistance is also why the chain press is a common tool for building bar speed, since you have to press aggressively through the sticking point before the added chain weight catches up with you.

How to do it

  1. Lower the bar under control to your mid-chest, keeping your elbows at roughly a 45 degree angle from your torso.
  2. Pause briefly at your chest without bouncing the bar.
  3. Press the bar back up explosively, driving through the sticking point as the chains begin to lift off the floor.
  4. Fully extend your arms at the top, feeling the chain weight add resistance right as you lock out.
  5. Lower under control for the next rep, letting the chains settle back onto the floor as the bar descends.

Form cues

Breathing: Take a full breath and brace before you lower the bar, then exhale as you drive it back up past the sticking point.

Common mistakes

Pressing at the same speed throughout the rep instead of exploding off the chest.

Fix: Treat the bottom of the press as the moment to move fastest, since that's before the chains add their full weight and the bar is at its lightest.

Letting the chains hit the floor with a hard clatter and bounce, which can throw off your rhythm and your spotter's timing.

Fix: Control the descent so the chains settle rather than crash, especially if you're training near other lifters.

Using so much chain weight that your speed off the chest collapses entirely.

Fix: Chain weight should challenge your lockout, not turn the whole rep into a grind. Scale it back if your bar speed off the chest disappears.
